Heart rate zones without the jargon

Heart rate zones sound like something requiring a coaching license. In practice they formalise three things you already know from the inside: easy, moderate, and hard.

The formalising is where it gets interesting, because the arithmetic underneath your watch's zone chart is much rougher than a number like "Zone 3: 142 to 155 bpm" implies. Knowing how rough is what turns zones from a rule into a useful tool.

What are heart rate zones, really?

Numbered bands wrapped around feelings you already have.

  • Easy. You could talk in full sentences, maybe breathe through your nose. A relaxed walk, a gentle spin. Your heart is barely above its everyday hum.

  • Moderate. You can still talk, but in shorter phrases, and you notice your breathing. A brisk walk with somewhere to be. Your heart has clearly clocked in.

  • Hard. A few words at a time. Steep climbs, quick intervals. Your heart is near the top of its range and would like you to know.

Your heart rate rises as effort rises. That's the whole mechanism. A zone chart just draws lines across that continuum and gives the regions names, usually five of them, usually as percentages of your maximum heart rate.

Which raises the obvious question of where your maximum actually is.

Is the 220 minus age formula accurate?

No, and this has been known for a quarter of a century.

Researchers pooled 351 studies covering 18,712 people, then validated the result in a separate laboratory cohort of 514 healthy subjects. The relationship between age and maximum heart rate was strong (r = -0.90), but the equation that fit it was 208 minus 0.7 times age, not 220 minus age (Tanaka et al. 2001).

The two formulas cross at age 40 and diverge in opposite directions either side of it:

So the older you are, the more the traditional formula underestimates you, and it does so by a widening margin. The paper's own conclusion was that this leads to prescribing exercise intensities that are too low for older adults.

Now the part that matters more than which formula wins. Individual maximum heart rates scatter around either regression line by roughly 10 bpm, a spread the paper itself flags (Tanaka et al. 2001), and that scatter doesn't shrink with a better equation. Two 50-year-olds can genuinely differ by 20 beats at maximum effort, and both are normal. Age explains the population trend well and any specific person only approximately.

So when your watch tells you Zone 4 starts at 158, read the 158 as "somewhere around the high 140s to high 160s." The zone is real. The boundary is a guess.

How do I find my zones without a lab test?

Talk while you move. It works better than the arithmetic.

The talk test asks a simple question at each level of effort: can you still speak comfortably? A systematic review of 10 studies covering 426 people found that at the last stage where speech stayed comfortable, workload, oxygen uptake and heart rate were not significantly different from the same measures at the first ventilatory threshold, the physiological boundary where breathing starts climbing faster than effort does (Vieira et al. 2022).

Two caveats keep this honest. More than 99% of the people in that review had cardiovascular disease, mostly coronary artery disease, so the direct evidence sits in a clinical population. And the correlations were good rather than perfect, running from about 0.51 to 0.71 depending on the measure and the study.

Still, it self-calibrates in a way no formula can. The pace that's moderate for you might be easy for one friend and hard for another. All three of you would be reading your own physiology correctly, which is more than a birthday can promise.

The practical version:

  • Full sentences, comfortably means you're easy to low-moderate.

  • Short phrases, aware of your breathing means you're in the moderate band, at or just below that first threshold.

  • A few words at a time means you're above it, in the hard band.

Can I trust the zones on my watch?

Reasonably, with one correction to the usual story.

The common belief is that wrist sensors get worse as effort rises. What the data shows is that they get worse when your wrist moves unpredictably, which is a different thing.

A validation study compared wrist-worn and arm-worn monitors against a chest strap ECG across activities. Overall error for the wrist device was 6.82%, against 1.35% for the arm-worn one. But the breakdown is the interesting part (Schweizer and Gilgen-Ammann 2025, JMIR Cardio):

The wrist device was least accurate during walking and picking things up, and most accurate during cycling, where the arm stays relatively still. That's motion artifact, not intensity.

This was 16 participants and one device pairing, so treat the exact percentages as illustrative rather than definitive. The pattern is well replicated though: optical sensors read light through skin, and an arm swinging or gripping disrupts that far more than a hard effort does.

The practical implication is not "distrust your watch." It's that a steady-state effort gives you a more trustworthy number than a stop-start one, and that if you're doing structured interval work where the boundary genuinely matters, a chest strap earns its price.

How much of my movement should be easy?

Most of it, and more than feels productive.

Current guidance points adults toward 150 to 300 minutes of moderate aerobic activity a week, or 75 to 150 vigorous, plus muscle-strengthening on two or more days (Physical Activity Guidelines for Americans). Note the shape of that: the large number is attached to the moderate band.

The easy-to-moderate range is where the aerobic base gets built, where recovery stays quick, and where the movement stays pleasant enough to repeat next week. Repeating it next week is most of the game. Hard efforts do real work, particularly for VO2 max, but they function better as seasoning than as the meal.

If you're rebuilding after a break, the easy band is also where you should spend nearly all your time until things settle. Walking heart rate is a good pacer for exactly that.
